Standing at the health store’s supplement section at Holland & Barrett prior to embarking on my first long-distance race in Nice, I felt genuinely overwhelmed. Dozens of tubs, half of them containing gelatin capsules or whey derivatives, the other half making claims that seemed more marketing than science. As a plant-based triathlete juggling training with work, family and everything else life throws at you, the last thing you want is to waste money on stuff that does nothing. So over the past few years, with six Ironman finishes behind me and coaching support, I’ve done the reading, run the experiments, and landed on a shortlist that actually moves the needle on triathlon supplements for vegan athletes.
The most effective plant-based supplements for triathletes are creatine monohydrate, algae-based omega-3, vitamin D3, magnesium glycinate and beta-alanine. Each has credible research behind it and a vegan-friendly form. I take the micronutrient ones only when a blood test shows I’m actually low, rather than year-round by default.
Why Supplement Choices Matter More on a Plant-Based Diet
A well-designed vegan diet can definitely support top-level endurance performance. However, there are certain compounds that are found in lesser quantities in plant-based foods or are in forms that are less readily usable by the body. This is not a reason to panic, abandon your principles, or give up on racing. That’s just useful information. Think of supplements not as a crutch but as a targeted top-up for the gaps that whole foods can’t easily close at training volumes.
The challenge lies in identifying which gaps truly belong to you. I get blood tests for triathletes done once or twice a year, and nothing on the micronutrient side of this list goes into my cupboard unless a marker comes back low. Vitamin D in a British winter, for sure. Nonetheless, I am not taking a supplement despite a study suggesting it might benefit someone. Begin by testing, then make your decision. It promises a high return on investment for your training and avoids the need to purchase pricey urine.
Creatine: The Supplement Vegan Athletes Need Most
Creatine is probably the most research-backed performance supplement in existence, and plant-based athletes tend to have lower baseline muscle creatine stores because dietary creatine comes almost exclusively from meat and fish. Research in Medicine & Science in Sports & Exercise took muscle biopsies from vegetarians and non-vegetarians and found total creatine was significantly lower in the vegetarian group before anyone supplemented anything. Lower starting point, more room to move.
For triathlon, creatine supports high-intensity efforts, short sprint intervals and strength work in the gym. It won’t make you a better endurance engine directly, but it helps you train harder in your quality sessions, which compounds over time. Research published in the Journal of the International Society of Sports Nutrition confirms that vegetarians show significantly greater creatine uptake and performance gains than omnivores when supplementing.
Stick with creatine monohydrate. It’s the most studied form, the cheapest and consistently effective. Three to five grams daily, taken any time that’s convenient. No loading phase required. Check the label is certified vegan, as some brands use gelatine capsules.
Algae-Based Omega-3: The Smarter Fish-Free Option
Fish get their omega-3 from algae. Cutting out the middleman and going straight to algae-based DHA and EPA is arguably more logical anyway. Omega-3s reduce training-induced inflammation, support joint health across the swim-bike-run load, and have solid evidence for cardiovascular function.
ALA, the omega-3 found in flaxseed and walnuts, converts to EPA and DHA at a frustratingly low rate in the body. Algae oil bypasses that conversion entirely. Look for a product providing at least 250mg of combined DHA and EPA daily. If you’re in a heavy training block, bumping to 500mg makes sense.
Pair this with your healthy fats at mealtimes for better absorption. I tend to take mine with a high-protein breakfast, which also supports recovery signalling first thing in the morning.
Vitamin D3: Especially Important in the UK
If you’re training in the UK, the maths are brutal. From October through to March, UVB radiation is too weak for meaningful vitamin D synthesis even on sunny days. Deficiency is widespread across the general population and more pronounced in endurance athletes who are indoors for much of their winter training.
Vitamin D supports bone density, immune function and muscle protein synthesis. The vegan-friendly form is D3 derived from lichen rather than lanolin, and it’s widely available now. Most plant-based athletes in the UK will benefit from 1,000 to 2,000 IU daily through winter, though your blood test results should guide the exact dose.
Combine D3 with K2 if your supplement budget allows. K2 helps direct calcium to bones rather than soft tissue, which is particularly relevant if you’re training hard and relying on dairy-free calcium sources.
Magnesium: The Quiet Workhorse
Magnesium is involved in hundreds of enzymatic processes, including energy production, muscle contraction and sleep quality. Endurance athletes lose magnesium through sweat, and if you’re tracking your sweat rate through long sessions, you’ll understand how significant those losses can be across a full training week.
Symptoms of low magnesium include poor sleep, muscle cramps and feeling inexplicably flat during workouts. Sound familiar? Magnesium glycinate is the form I use because it’s gentle on the gut and absorbs well. Magnesium oxide, the cheap form found in many multivitamins, is poorly absorbed and mostly wasted.
200 to 400mg of elemental magnesium from glycinate in the evening works well. Many athletes report noticeably better sleep quality within a week or two. Given how important sleep is for adaptation, that alone makes it worth the cost.
Beta-Alanine: Useful but Not for Everyone
Beta-alanine is the supplement responsible for the harmless tingling sensation known as paraesthesia that you might have felt if you’ve ever taken a pre-workout product. It works by increasing muscle carnosine levels, which buffers the acid build-up during intense efforts.
For triathlon, the evidence is strongest for efforts lasting one to four minutes at high intensity. That includes hard bike intervals, track sessions and race surges. It’s less relevant for pure long-slow-distance work. If your training programme includes regular quality sessions and race distances up to Olympic distance, beta-alanine is worth considering. For Ironman-focused athletes spending most of their time in Zone 2, the cost-benefit calculation is less clear.
The effective dose is 3.2 to 6.4 grams daily, split into smaller doses to reduce the tingling. It takes four to six weeks to build muscle carnosine levels, so it needs consistency to work.
Adaptogens: Promising but Dose the Hype Carefully
Ashwagandha and rhodiola are the two adaptogens with the most credible research for athletes. Ashwagandha has shown promising results for reducing cortisol, improving strength and enhancing VO2max in some studies. Rhodiola has evidence for reducing perceived exertion and improving endurance performance under stress.
The honest caveat is that research quality varies and effect sizes are often modest. These are not substitutes for sleep, recovery nutrition or sensible training load management. Think of them as optional additions when everything else is already in place, particularly during high-stress periods when training, work and life are all competing for the same limited energy reserves.

What to Skip: The Supplements Not Worth Your Money
The supplement market is full of noise. Here’s what I’d leave on the shelf:
- BCAAs: if you’re eating adequate total protein, these are largely redundant and expensive urine.
- Fat burners: no credible evidence for performance benefit and often contain stimulants that disrupt sleep.
- Generic multivitamins: better than nothing, but usually under-dosed in the things you actually need and contain poorly absorbed forms.
- Most pre-workouts: usually caffeine plus beta-alanine dressed up with fancy branding. Buy those ingredients separately for a fraction of the cost.

Putting It Together: A Practical Stack
You don’t need all of this at once. If I were starting from scratch, I’d prioritise in this order:
- Vitamin D3 (especially October to March in the UK)
- Algae-based omega-3
- Magnesium glycinate
- Creatine monohydrate
- Beta-alanine (if your training includes regular high-intensity work)
- Adaptogens (optional, situational)
Get your blood tests done first if you can. Build the stack gradually so you know what’s actually making a difference. Plant-based triathlon performance is absolutely achievable, and the supplement question is less complicated than the industry wants you to believe. A short list of well-researched compounds, good food and consistent training beats a cupboard full of expensive tubs every single time.
